RECIPE: Mediterranean Salad with Sardines and Tahini-Lemon Dressing

Sardines with their bones are an underrated source of calcium, and also contain vitamin D, omega-3 and protein. Combined with tahini (sesame: calcium and magnesium), dark green leaves (vitamin K) and pumpkin seeds (zinc and magnesium), this makes a nourishing lunch in 15 minutes.
RECEPT: Mediterrane Salade met Sardines en Tahin-Citroen Dressing

Ingredients

Sardines with bones are an underrated source of calcium — plus rich in vit D3, omega-3 and protein. Combined with tahini (sesame — calcium and magnesium), dark green leaves (vit K) and pumpkin seeds (zinc+ magnesium): a nourishing lunch in 15 minutes.

  • 30 g spinach (fresh)
  • 1/2 cucumber, sliced
  • 10 cherry tomatoes, halved
  • 1 tablespoon pumpkin seeds
  • 1 tablespoon sesame seeds (toasted)
  • 1 hard-boiled egg, sliced (optional)

  5. Optionally, add the hard-boiled egg.
  6. Mix the dressing ingredients in a glass, pour over the salad and toss briefly.

Why this recipe fits the 'Bones' theme

Sardines with bones provide ~350 mg of calcium per 100 g — comparable to a glass of milk. They also contain vitamin D, which contributes to the normal absorption of calcium, as well as omega-3 fatty acids and protein. Tahini (sesame) adds extra calcium. Spinach and pumpkin seeds provide magnesium and vitamin K; both contribute to the maintenance of normal bones.

Tips & variations

  • Vegan option: replace sardines with tofu + flaxseed + algal omega supplement; add fortified plant-based milk for calcium
  • Variation: replace sardines with mackerel or salmon
  • For 50+: add a small glass of calcium-fortified plant-based milk
