Breaking the Sleep-Stress Cycle: Evening Rituals, Magnesium, and Calming Substances | Stress & Adrenals Theme Month

One of the cruellest cycles during a busy period: you're busy and stressed, so you sleep worse. Worse sleep increases cortisol and stress sensitivity the next day, making it even harder to fall asleep the following evening. Before you know it, you're stuck in a self-perpetuating spiral that cannot be broken with more willpower or by "just getting some good sleep." In this article: how the sleep-stress cycle works biologically, how to break it with evening rituals, and which nutrients and supplements can help.

How sleep and stress reinforce each other — and your evening ritual

On paper, the cortisol curve should drop in the evening — low cortisol is a prerequisite for falling asleep. In cases of chronic stress, cortisol remains elevated in the evening, or it spikes at the wrong time. The result: you feel "alert" in the evening even though you're actually tired. And when you finally fall asleep, a nocturnal cortisol peak (often around 2-4 AM) can wake you up — making it difficult to fall back asleep.

Sleep itself is the most important recovery period for the HPA axis (see blog Sep #1). Disrupted sleep directly undermines recovery capacity — which increases stress sensitivity the next day. This is how the cycle perpetuates itself.

The evening ritual as a foundation

For most people, no supplement or technique works without a good evening ritual. The basic elements:

Fixed times

Prayer or not, your internal clock loves regularity. Try to maintain the same bedtime and wake-up time within 30 minutes — even on weekends. This resets your circadian rhythm and strengthens the natural cortisol curve.

Screens off, 1 hour before bed

Blue light from screens suppresses melatonin production — the hormone that makes you sleepy. Avoiding screens 1 hour before bed (or using night shift mode + blue-light glasses) helps noticeably. Bonus: fewer mental stimuli lead to fewer "racing thoughts."

Dark, cool, quiet

Bedroom environment: as dark as possible (consider an eye mask), room temperature around 17-19°C, no sound or consistent background noise (white noise can help). Three simple interventions with a big impact.

No caffeine after 2 PM

Caffeine has a half-life of 5-7 hours — a coffee at 4 PM means that half of it is still active at 10 PM. For caffeine-sensitive people: 12 PM as a deadline.

Calming evening activity

Reading, yoga, meditation, a warm bath, journaling — whatever it is, a gentle transition to sleep helps the nervous system switch from "alert" to "rest." Busy series, social media, or work emails: exactly the opposite.

Magnesium for sleep-stress balance

Magnesium-bisglycinaat (glycinaat)

Vloeibaar ionisch magnesium met smaak

Magnesium-malaat

Your evening routine in practice

L-theanine (from green tea)

L-theanine promotes alpha waves in the brain — a state of relaxed alertness. Classically combinable with caffeine for focus (see blog Aug #4), but also effective in the evening without caffeine for mental relaxation. 200 mg, 30-60 minutes before bedtime.

Glycine

An amino acid often used in an evening routine; 3 grams of glycine before sleep is a common guideline. Magnesium bisglycinate automatically provides glycine — a pleasant bonus.

Reishi (medicinal mushroom)

Reishi (Ganoderma lucidum) has been used in Chinese medicine for millennia for rest and recovery. It fits well into the evening routine (unlike Cordyceps, which provides energy). See also blog Sep #1 about cortisol.

Ashwagandha

An adaptogen traditionally used for long-term use (4-8 weeks) in a chronic stress context. See blog Aug #3 for a more in-depth explanation.

Melatonin

Melatonin in low doses (0.5-1 mg) is effective for circadian shifts (jet lag, shift work). For "normal" sleep onset problems due to stress, the effect is more limited. In the Netherlands, it is only available by prescription; in supplement form up to 0.3 mg per capsule, it is available.

A practical evening ritual — example

For those who have no idea how to start, here is an example ritual of 60-90 minutes:

  • 9:00 PM — Screens off. Last email/message check, then devices in another room.
  • 9:10 PM — Last meal or snack cut-off (no heavy meal after 9:00 PM).
  • 9:30 PM — Physical wind-down: warm bath, shower, or stretching/yoga (15 min).
  • 9:45 PM — Magnesium + L-theanine (water + supplement).
  • 9:50 PM — Reading (paper, no screen), journaling or meditation.
  • 10:30 PM — In bed. Bedroom dark, cool, quiet.

Give it 2-4 weeks to build up an effect. An evening ritual works cumulatively — not instantly.

Breaking the sleep-stress cycle requires two things: a good evening ritual as a foundation, and targeted support where needed. Magnesium — especially in bisglycinate or ionic form — is the most effective supplement choice for most people. L-theanine, glycine, reishi, and ashwagandha are valuable additions depending on your profile. Give new routines 2-4 weeks to build up an effect, and be kind to yourself — sleep rarely improves overnight.
